Vegetarian eating in South Asia has a long history and a well-developed repertoire, and the traditional patterns handle protein adequately without anybody having thought about it in those terms.
What's changed is which parts of that repertoire people actually eat, and the drift has consequences.
The traditional sources
Pulses. The primary source. Lentils, chickpeas, mung, urad, pigeon peas, kidney beans, black-eyed peas, and many regional varieties.
These provide substantial protein alongside fibre, iron, folate and other micronutrients. Their consumption in the region has historically been high by international standards.
Dairy. Milk, yoghurt, paneer, and in some regions substantial quantities. High-quality protein with a complete amino acid profile.
Nuts and seeds. Used in cooking rather than only as snacks — ground into gravies, used as garnish, in sweets.
Whole grains. Contributing meaningfully at the volumes consumed, particularly where less refined varieties are used.
Fermented preparations. Batters combining pulses and grains, which happen to combine complementary amino acid profiles.
Complementarity, briefly
Cereals are relatively limited in lysine; pulses are relatively limited in methionine. Together they cover each other.
The older idea that they must be combined within a single meal has been superseded — the body maintains an amino acid pool and combining across a day is sufficient. But the traditional combinations exist and work.
Rice and dal. Roti and chana. Idli and sambar. Khichdi. These appear across the region and represent the same nutritional structure in different forms.
What's changed
Several shifts that reduce protein adequacy.
Pulse consumption has declined in many households, driven partly by cost and partly by changing eating patterns. Pulses have become relatively more expensive compared with cereals over decades in several markets.
Grain portions have grown. The proportion of a meal given to rice or bread relative to the pulse and vegetable components has increased in many contemporary versions.
Refined grains have displaced whole ones. Polished rice and refined flour contribute less protein and considerably less of everything else.
Snacking has shifted from traditional preparations involving pulses and nuts towards packaged foods based on refined starch.
Quantities that matter
Rough guidance, since specifics depend on individual requirements.
Cooked pulses provide meaningful protein per serving, and the practical issue is that a thin dal served in small quantity as a side contributes considerably less than a substantial portion.
A thick dal or a chana preparation as a main component of the meal is a different proposition from a watery dal as an accompaniment to a large plate of rice.
Paneer and dairy contribute substantially. Yoghurt at meals is an easy addition.
Nuts and seeds are calorie-dense and worth including in modest amounts rather than as a main strategy.
Practical adjustments
Things that increase protein without changing what you eat fundamentally.
Make the dal thicker. Same effort, more pulse per serving.
Include a pulse at more than one meal. Sprouts at breakfast, chana in a salad, a dal at dinner.
Add yoghurt or buttermilk to meals. Traditional, easy, and it contributes.
Use besan more. Chickpea flour appears in a great many preparations and is a substantial protein source.
Sprout things. Sprouting increases availability of some nutrients and reduces antinutrients that interfere with mineral absorption.
Choose whole grains where practical. Whole wheat atta rather than refined, unpolished or parboiled rice, and incorporating millets.
Soak pulses properly. Reduces phytates, improves digestibility and reduces cooking time. Discarding the soaking water is standard practice and there's some argument about whether it removes useful nutrients along with the antinutrients.
Iron and B12
Two nutrients that warrant specific attention in vegetarian diets.
Iron. Plant iron is less readily absorbed than animal-source iron. Absorption is substantially improved by vitamin C consumed at the same meal — which is one reason lemon, tomato and tamarind alongside pulses is more than a flavour decision.
Tea and coffee inhibit iron absorption and are best consumed away from meals rather than with them.
Vitamin B12. Not reliably available from plant foods. Lacto-vegetarians obtain some from dairy, and whether that's sufficient depends on quantity. People eating little or no dairy should consider supplementation, and B12 deficiency is common enough in vegetarian populations that testing is reasonable if there's any concern.
This is one where the traditional diet doesn't solve the problem on its own, and it's worth knowing.

Cost, which matters
A dimension frequently absent from nutrition advice and central to what people actually eat.
Pulses remain among the cheapest sources of protein available anywhere, which is a substantial part of why they anchor so many traditional diets. Bought dry rather than tinned, and cooked in batches, the cost per serving is very low.
The barrier is time rather than money — dried pulses need soaking and cooking, which is inconvenient in a way that opening a packet is not.
Which points at the practical intervention: cooking pulses in quantity and freezing them removes the inconvenience while keeping the cost advantage. It is the single change most likely to shift a diet in the right direction, and it costs a Sunday afternoon rather than money.
